Introduction
Specificity is one of the first principles every powerlifting coach learns, and one of the easiest to oversimplify.
At the surface level, the idea seems obvious: if the goal is to improve the squat, bench press, and deadlift, then training should look a lot like the squat, bench press, and deadlift. That basic logic is correct, and the literature on strength transfer supports it. Strength gains are highly specific to movement pattern, contraction type, load, and intent, which is exactly why competition-lift practice matters so much in powerlifting.
But that is only the beginning of the conversation.
In real coaching, the question is not whether specificity matters. It does. The real question is how much specificity the athlete needs right now, and whether a less specific variation might actually produce better transfer in the medium term because it addresses a technical weakness, manages fatigue better, or develops a quality that the competition lift alone is not building well enough.
That is where many specificity debates break down. Coaches sometimes act as though every step away from the competition lifts is automatically wasted transfer. Others swing too far in the other direction and collect so much variation that the athlete stops getting enough practice in the lifts that actually matter on the platform.
The useful middle ground is this: specificity is not a binary. It is a spectrum.

Why specificity matters
Powerlifting is a remarkably predictable sport. The barbell is known, the tasks are fixed, and the competitive outcome depends on expressing maximal strength in three specific lifts.
That makes specificity more important in powerlifting than in many broader field or court sports. Reviews on training specificity and transfer consistently show that adaptations are strongest when training reflects the force, movement pattern, contraction characteristics, and intent of the target task. In plain terms, if a coach wants a lifter to squat more, that lifter eventually needs to spend meaningful time squatting in ways that resemble the competition squat.
At the same time, specificity is not the only principle that matters. Fatigue management matters. Hypertrophy matters. Technical development matters. Injury management matters. Athlete buy-in matters. A highly specific exercise can still be a poor choice if it overloads the wrong structure, reinforces the wrong motor pattern, or creates more fatigue than the current phase can support.
This is why specificity has to be applied, not worshipped.

It should not become a reflex that blocks better options.
Specificity works on a spectrum
The competition squat is more specific than an SSB squat. An SSB squat is usually more specific than a front squat. A front squat is still far more specific to powerlifting than a split squat or leg press.
That does not mean every step away from the competition lift is equally costly. Transfer does not disappear the moment the exercise changes. Research and coaching literature on specificity and transfer make it clear that less specific exercises can still improve performance when they preserve enough of the relevant force and movement demands, or when they develop capacities that later support more specific work.
This is especially important because athletes do not need the same amount of specificity at all times.
A lifter deep in meet prep usually needs more competition-lift exposure than a lifter twelve or sixteen weeks away from competing. A novice may benefit from more straightforward practice and fewer moving parts. An advanced athlete with clear sticking points may benefit more from carefully chosen variations that overload the exact range, position, or technical demand that is limiting performance.

Better specificity means the exercise selection matches the athlete, the phase, and the adaptation being targeted.
When variation improves transfer
Variation is often misunderstood as the opposite of specificity. In good programming, it is usually a way of supporting specificity.
A variation can improve transfer when it solves a problem the competition lift is solving poorly. That might mean increasing productive volume with less joint stress, exposing the lifter to a position they avoid in the main lift, slowing down a rushed eccentric, improving trunk or upper-back demands, or creating a stronger positional standard in the bottom of the squat or off the floor in the deadlift.
This is not a theory-only idea. Recent survey data on powerlifters’ training practices show that varied practice is extremely common, with most lifters using barbell variations and accessories throughout the training process, often modifying how much of that work they use as competition approaches. In other words, even strong, experienced lifters rarely train the competition lifts alone.
The question, then, is not whether to use variation. The question is when a variation is pulling the athlete closer to the goal and when it is simply adding noise.
A useful rule is that a variation should do at least one of three things:
- Solve a technical problem.
- Improve a physical quality the competition lift is underdeveloping.
- Manage fatigue or overuse better than the competition lift in that phase.
If it is not doing one of those jobs, it may not be earning its place.
SSB squat: when the goal is position, trunk demand, or reduced shoulder stress
The safety squat bar is one of the most useful squat variations in powerlifting because it stays relatively close to the squat pattern while still changing the demands in meaningful ways.
Most coaches use it when they want more upper-back and trunk demand, a slightly more upright posture, or a squat variation that reduces shoulder and elbow stress compared with low-bar squatting. That makes it especially useful for lifters who get beaten up by competition-bar positioning, or for phases where the coach wants substantial squat training without the exact cost of repeated comp squat exposures.
The tradeoff is straightforward: the SSB squat is close enough to transfer well, but different enough that it is not a substitute for regular competition squat practice forever. Used well, it is a bridge. Used poorly, it becomes an avoidance strategy.
When it makes sense
- The lifter folds forward and needs more trunk demand.
- Low-bar positioning is irritating the shoulders or elbows.
- The coach wants squat volume with a slightly different fatigue profile.
High bar squat: when the coach wants leg emphasis and cleaner positions
High bar squat tends to sit in an interesting middle ground for powerlifters.
It is less specific than low bar for most equipped and classic powerlifters who compete low bar, but it is still close enough to preserve meaningful squat transfer. Coaches often use it when they want a more knee-dominant squat, a more upright torso, or a cleaner positional standard that is harder to hide with excessive hip shift or forward collapse.
This can make high bar useful in general preparation phases, in lifters who need more quad contribution, or in athletes who have become too dependent on a highly stylized low-bar groove that limits broader force development.
The mistake is assuming high bar is automatically more “athletic” or automatically better for building the squat. It is simply a different stress distribution and technical demand.

High bar is usually a good choice when the coach wants more leg demand without moving so far away from the squat pattern that transfer becomes vague.
Tempo work: when the problem is control, pacing, or rushed positions
Tempo work is often underused because it does not feel flashy, but it can be extremely effective when the athlete has a positional problem that normal lifting speed keeps hiding.
By slowing the eccentric, adding a controlled pause to part of the lift, or deliberately extending a phase of the movement, tempo work gives the coach a way to expose positions that the athlete normally escapes. It can improve awareness, reinforce balance, and clean up sloppy descent patterns in the squat or touch-and-go habits in the bench.
Tempo is especially useful when the athlete loses position before the concentric even begins. A lifter who dive-bombs into the hole, shifts to the toes, or loses upper-back tension on the way down often needs more than verbal cues. They may need a variation that makes the error impossible to ignore.
The downside is that tempo work can become too light, too fatiguing, or too far removed from competitive rhythm if it is overused.
When it makes sense
- The athlete rushes the eccentric and loses position.
- The coach wants to improve positional awareness.
- The goal is technical reinforcement rather than maximal load expression.
Pause variations: when the goal is positional strength and honesty
Pause work is one of the clearest examples of a variation that can be both highly specific and highly corrective.
A pause squat, pause bench, or pause deadlift usually preserves most of the main movement pattern while removing momentum and forcing the athlete to own a position. That makes pause work especially useful for lifters who rely too heavily on rebound, sink the bar inconsistently on bench, or get loose in the start position of the deadlift.
This is one reason pause work remains so common in powerlifting practice surveys and coaching systems. It gives the coach a way to increase technical honesty without moving too far away from the competition lift.
Pause variations are often strongest when the sticking point or technical error occurs in a disadvantaged range. They are also useful when the coach wants to maintain a high degree of specificity without using the exact competition lift prescription all year.
Practical example
A lifter who collapses slightly in the hole of the squat may get more out of a two-count pause squat than from simply adding more regular squats, because the pause forces positional ownership at the exact point where the breakdown begins.
Deficit deadlift: when the issue starts from the floor
Deficit deadlifts are valuable because they increase range of motion and make the start of the pull more demanding.
That usually makes them most relevant for lifters who struggle to break the bar from the floor, lose position immediately off the floor, or need more leg drive and patience in the first phase of the pull. A small deficit can sharpen setup discipline and punish lifters who start with poor balance or inadequate wedge.
At the same time, deficit work is easy to overdo. A deficit that is too large can distort joint angles so much that the lift becomes less useful for transfer. It can also create more fatigue and positional variability than the athlete can control well.
This is why deficit deadlifts are usually best used in small doses and with small deficits. Enough change to overload the first pull. Not so much that the exercise becomes a different sport.

How specificity should change across the training cycle
Specificity should usually rise as competition approaches, but that does not mean variation disappears.
Earlier in a training cycle, coaches often have more room to use variations to build muscle, solve technical issues, and manage accumulated stress from the competition lifts. As the meet gets closer, the need for competition-lift practice increases, and the role of variation usually becomes narrower and more supportive.
That may mean SSB work giving way to comp squat, tempo work shrinking while pause work remains, or deficit pulls being replaced by more standard deadlift exposures. The exact path depends on the athlete, but the trend is usually the same: broader variation earlier, tighter specificity later.
The key point is that variation should not vanish just because specificity rises. A variation can still earn its place late in prep if it solves a problem without disrupting competition readiness.

Practical rules for coaches
The easiest way to misuse specificity is to turn it into dogma.
Competition lifts should anchor the program, especially in advanced lifters and as competition approaches. But variations are often what make that specific work more productive by improving positions, increasing tolerable volume, or keeping the athlete training hard when the exact competition pattern would be too costly.
A few practical rules help keep exercise selection honest:
- Use the competition lifts when the athlete most needs direct skill expression.
- Use variations when they solve a problem more efficiently than the competition lift.
- Prefer variations that stay close enough to preserve obvious transfer.
- Drop variations that are hard to justify in one sentence.
- Let specificity rise as the meet approaches, but do not confuse “more specific” with “better in every context.”

Good programming usually means moving up and down the specificity spectrum on purpose, not planting a flag at one point and refusing to move.
Final thoughts
Powerlifters need a lot of specificity, but not at the expense of good coaching.
The competition lifts matter because the sport is specific. But the best programs rarely consist of nothing except competition squat, competition bench, and competition deadlift all year long. Good coaches use variation to solve problems, build capacities, manage fatigue, and keep the athlete progressing toward more specific performance rather than away from it.
That is why modern coaching systems should make it easy to organize training by both lift and variation, and to understand why each exercise is in the plan.
